Spending around nine hours at a desk every day can make it difficult to stay active during the workday. Long periods of sitting can reduce movement, while inactive muscles burn fewer calories. Over time, this may contribute to issues such as high blood sugar, elevated triglycerides and unhealthy cholesterol levels.

The good news is that small changes to your office routine can help you stay more active, manage stress and support your heart health.

1. Try to Get 2,000 Steps During Work Hours

Moving around during the workday can be challenging when most of your tasks require sitting at a desk. However, small opportunities to walk can add up.

Take a short five-minute walking break every hour. Walk while taking a phone call, refill your water bottle or take a quick walk instead of remaining seated. A simple target is to aim for around 2,000 steps during office hours.

2. Follow the 30-Minute Standing Rule

Avoid remaining seated continuously for long periods. Set a reminder to get up every 30 minutes and spend about two minutes standing or moving.

You can stretch, walk to get some water or simply stand while taking a phone call. These brief movement breaks can help keep you from sitting continuously throughout the workday.

3. Drink Water Before Reaching for Tea or Coffee

Staying hydrated is important even when you’re working in an air-conditioned office and don’t feel particularly thirsty. Keep a one-litre bottle at your desk and try to finish it by lunchtime before refilling it for the afternoon.

You can also make small changes to your beverage routine, such as choosing green tea instead of regular chai. Staying hydrated can help support normal body functions throughout the day.

4. Add Simple Stretches at Your Desk

You don’t necessarily need a dedicated workout session to introduce some movement into your office routine. A few simple stretches can be performed while sitting at your desk.

Try gentle neck rolls for about 10 seconds on each side, rotate your ankles and wrists every couple of hours, and include some relaxed arm stretches during the day.

5. Take a Few Minutes for Breathing Exercises

A stressful workday can also affect your overall well-being. Taking a few minutes for simple breathing exercises can provide a short break and help you manage workplace stress.

One option is box breathing. Inhale for four seconds, hold for four seconds, exhale for four seconds and hold again for four seconds. Repeat the cycle four times.

6. Keep Healthier Snacks at Your Desk

Instead of relying on chips, biscuits and other quick snacks during busy workdays, keep some nutritious options within reach.

A small handful of walnuts and almonds, dark chocolate containing 70% cocoa, flax seeds or chia seeds can be included in your office snack routine. Keeping healthier choices available can also make it easier to avoid less nutritious snacks.

7. Pay Attention to Your Sitting Posture

Spending several hours at a desk can affect the way you sit. Maintaining a comfortable and supported posture is therefore important during long working hours.

Keep your computer screen at eye level, place your feet flat on the floor and make sure your back is properly supported. These simple adjustments can help you maintain a better sitting position throughout the day.

A desk-based job may be part of your daily routine, but staying active doesn’t have to stop when you sit down at work. Small movement breaks, healthier snacks, adequate hydration, breathing exercises and proper posture can all become part of a more health-conscious workday.
